illegal moves

Played in a blitz tournament. Went to castle but forgot to move the rook. Opponent pointed out this was an illegal move so was ruled to have won. Is that fair?

It depends on the regulations the game was being played under.

The rules were an illegal move would lead to your opponent winning, if you made it and then switched the clock. So it was within the rules of the tournament but I feel very unsporting. Would most people have just commented on the need to move the rook or taken the win

The worst example I've ever seen of a Chess rules lawyer in action:

A rated OTB tournament in Saint John, New Brunswick. It was raining outside, and most of the handful of spectators present were wearing rain-coats. A friend of mine, Charles, was under heavy attack, and after long thought he moved his King from g1 to h1, getting it off the c5-f2 dark diagonal. His opponent moved in reply, and it was again Charles' turn to move. A spectator paused at their table, studied the position a moment, then turned away. The corner of his rain-coat struck Charles' King and sent it to the floor. Charles reached down and picked it up... and his opponent called "Touch-move". The tournament arbiter upheld the claim. Charles had to move his King... right back to the square he had just vacated last turn. Charles was very upset by this turn of events, and lost the game after putting up only weak resistance.

The rules of the event determines what is or isn't sporting.

If I'm playing someone new to tournament play, Im usually lenient with tough move, but will let them know the rule so it doesn't happen again.

For something like blitz, I would take the illegal move claim as that's what everyone is playing under

7.5.1 An illegal move is completed once the player has pressed his/her clock. If during a game it is found that an illegal move has been completed, the position immediately before the irregularity shall be reinstated. If the position immediately before the irregularity cannot be determined, the game shall continue from the last identifiable position prior to the irregularity. Articles 4.3 and 4.7 apply to the move replacing the illegal move. The game shall then continue from this reinstated position.

7.5.5 After the action taken under Article 7.5.1, 7.5.2, 7.5.3 or 7.5.4 for the first completed illegal move by a player, the arbiter shall give two minutes extra time to his/her opponent; for the second completed illegal move by the same player the arbiter shall declare the game lost by this player. However, the game is drawn if the position is such that the opponent cannot checkmate the player’s king by any possible series of legal moves.

A.3 The penalties mentioned in Articles 7 and 9 of the Competitive Rules of Play shall be one minute instead of two minutes. 

So your opponent should have got 1 extra minute, not a win.
